Nourish Your Calm: How Food Choices Can Alleviate Stress

When life gets stressful, it’s easy to grab quick comfort foods—chips, candy, fast food. They can feel good in the moment, but over time, what you eat can either make stress feel worse or help your body handle it better. Food can’t erase stress, and it doesn’t replace therapy, medication, or medical care when those are needed. But more and more research shows that your overall eating pattern, and certain nutrients, can affect your mood, inflammation, and how you feel day to day (1-3).
This article looks at the impact overall diet, specific nutrients, and gut microbiome on stress and mental health. Take the quiz at the end to test your understanding!

The Big Picture: Your Overall Eating Pattern
Instead of chasing single “superfoods,” zoom out and look at how you eat most of the time. Diets built around whole, minimally processed foods—like vegetables, fruits, whole grains, beans, nuts, seeds, and fish—are linked with better mental health and a lower risk of depression and anxiety (1-4). These patterns often look a lot like a Mediterranean‑style diet:
Lots of plants
Healthy fats (such as extra virgin olive oil and nuts)
Regular fish
Several large reviews and meta‑analyses have found that:
People who eat more plant foods, fish, and whole grains tend to have a lower risk of depression (1,4,5).
People who eat more “Western‑style” diets—high in processed and sugary foods—tend to have a higher risk of depression (1,4).
Researchers in nutritional psychiatry now see diet quality as an important, changeable factor in mental health, not just physical health (2,3).
What this means in everyday life: You don’t need a perfect diet. Small changes can add up, such as:
Adding a side salad or a piece of fruit to one meal
Swapping white bread for whole‑grain or multi-grain bread
Cooking at home one extra night a week
These small changes move you toward a pattern that supports both your body and your mind.
Nutrients That May Support Stress and Mood
Within that big‑picture pattern, some nutrients have been studied more closely for their roles in mood, stress, and brain health. They are not quick fixes, but they can help build a stronger foundation (2,3).
Omega‑3 Fats (EPA and DHA)
Omega‑3 fats—especially EPA (eicosapentaenoic acid) and DHA (docosahexaenoic acid)—are found in fatty fish like salmon, sardines, mackerel, herring, and trout. They help build brain cell membranes and calm inflammation in the body (2,3,6). People living with depression or long-term stress often have higher levels of inflammation, and omega‑3s seem to have anti‑inflammatory effects that may help dial this down (1,2,7,8).
Some studies also suggest that omega‑3s may affect systems related to serotonin and dopamine—two key brain chemicals involved in mood and stress regulation (3,7,8). In one randomized controlled trial, a Mediterranean‑style diet combined with fish oil led to better diet quality and fewer depressive symptoms (9). Reviews and trials in nutrition journals such as Proceedings of the Nutrition Society, Nutrients, and Nutritional Neuroscience also point to omega‑3s as one helpful part of a broader, healthy eating pattern that may support mental health and resilience to stress (2,7,9-11).
Practical ideas:
Aim for two servings of fatty fish, such as salmon, per week.
Since the conversion of ALA to EPA and DHA is so low, if you are vegetarian, ask your healthcare provider if an algae‑based omega‑3 supplement might be right for you.
B Vitamins (Especially B6, Folate/B9, and B12)
B vitamins help your body turn food into energy and are involved in making neurotransmitters like serotonin and dopamine, which affect mood and stress response (2,3). Research has found that low levels of folate and B12 are linked with higher rates of depressive symptoms and fatigue (2,3). In those people who are deficient, correcting those deficiencies can sometimes improve mood and response to treatment (2,3)
Good Food sources:
Folate (B9): leafy greens, beans, lentils, fortified grains
B6: poultry, fish, potatoes, bananas, chickpeas
B12: meat, fish, eggs, dairy. If you follow a vegetarian or vegan diet, B12 is especially important to watch, since it mostly comes from animal foods or fortified products.
Magnesium
Magnesium is involved in hundreds of reactions in the body. It supports nerve function, muscle relaxation, and the stress response (12). Studies show that lower magnesium intake is linked with a higher risk of depressive symptoms (12).
Magnesium‑rich foods include:
Nuts and seeds (almonds, cashews, pumpkin seeds)
Legumes (black beans, lentils, chickpeas)
Whole grains (brown rice, quinoa, oats)
Leafy greens (spinach, Swiss chard)
If you’re thinking about a magnesium supplement, talk with your healthcare provider first, especially if you have kidney problems or take medications.
Vitamin D
Vitamin D acts more like a hormone than a typical vitamin. Your body has vitamin D receptors in many tissues, including brain areas involved in mood (13). Research has found that low vitamin D levels are linked with a higher risk of depression (13). The relationship is complex, and not all vitamin D supplement studies show clear mood benefits (13). Even so, getting enough vitamin D is important for overall health, including bones and immune function (9).
Vitamin D sources:
Sunlight (your skin makes vitamin D when exposed to UVB rays)
Fatty fish, egg yolks, and fortified foods (like some milks, yogurts, and cereals)
Supplements when needed should be based on blood tests and medical advice. Too much vitamin D can be harmful, so it’s important to get tested and follow your provider’s guidance before taking high‑dose supplements.
Antioxidants and Polyphenols
Oxidative stress can negatively affect organ systems (such as the cardiovascular system) and accelerate aging. Antioxidants and polyphenols are plant compounds that help protect cells from oxidative stress and may reduce inflammation (2,3). These processes are thought to play a role in both chronic stress and mood disorders (2-4,14).
You’ll find them in:
Colorful fruits and vegetables (berries, citrus, leafy greens, peppers)
Tea and coffee
Cocoa and dark chocolate (in moderation)
Herbs and spices
Extra‑virgin olive oil (EVOO) and other plant oils
Studies show that diets rich in these foods—again, similar to a Mediterranean‑style pattern—are linked with better mental health and a lower risk of depression (1-4,9,14). Whole‑diet trials that emphasize vegetables, fruits, whole grains, legumes, nuts, olive oil, and fish have improved depressive symptoms compared with control diets (9,14).
Your Gut, Your Microbiome, and Stress
Your gut is home to trillions of microbes, known together as the gut microbiome. These microbes help digest food, make certain vitamins and short‑chain fatty acids that may reduce inflammation, and communicate with your immune system and your brain through the “gut–brain axis,” a two‑way system that uses nerves, hormones, and immune signals (15,16).
New research suggests that changes in the microbiome may affect mood, anxiety, and how we respond to stress (15,16). Diets high in fiber and a wide variety of plants tend to support a more diverse, resilient microbiome (15-17). Early trials of “psychobiotics” (probiotics or prebiotics aimed at mental health) show promising but still early results for anxiety and mood (15-17).
You don’t need to know the names of specific bacteria to help your gut. Instead, focus on habits that help your microbiome thrive:
Eat more fiber‑rich plants: vegetables, fruits, whole grains, beans, lentils, nuts, and seeds (15-17)
Include fermented foods if you tolerate them: yogurt with live cultures, kefir, kimchi, sauerkraut, miso, tempeh, kombucha (15-17)
Limit heavily processed foods and extra added sugars, which may harm microbiome diversity (15-17)

Food won’t remove the stressful parts of life, but it can be a powerful tool to support your brain, your gut, and your overall resilience. You don’t have to change everything at once. You might start with:
A healthy, plant-forward eating pattern, such as the Mediterranean Diet
Adding one extra serving of vegetables or fruit each day
Swapping one refined grain (like white bread or white rice) for a whole‑grain version
Including a source of omega‑3s (like salmon, sardines, or walnuts) a couple of times per week
Trying a fermented food you enjoy, like yogurt or kimchi
Building most meals around plants, with protein and healthy fats to keep you full and steady
If you’re dealing with significant stress, anxiety, or depression, remember that nutrition is just one piece of the puzzle. It tends to work best alongside other supports, such as:
Therapy or counseling
Medication when needed
Regular movement
Good sleep habits
Supportive relationships and community
